Audacity (with FFmpeg) should be able to import a "normal" MP4 file. Where did the file come from?

Audacity applies dither by default when exporting, so you don't need to do anything about that. Just export as 16-bit AIFF.
The sample rate of the exported file will be the same as the "Project Rate" (bottom left corner of the main Audacity window), so set that to 44100 before you export.

You could do a normal (not "sound activated") recording, then use "Sound Finder" to locate the sounds. After you have noted the times, you could then use "Truncate Silence" to remove the unwanted silences. Helpful links: https://manual.audacityteam.org/man/sound_finder....

Have you tested recording from the microphone with Audacity? Does it work (recent macOS updates 'may' prevent it).
